When it comes to building strength, therearetwo rules: lift heavy and use multijoint lifts withgreattechnique. There are hundreds of exercises that can help yougetbigger or stronger, but when you are limited on time orequipment,there are four monster lifts that will make your wholebodystronger.Since your body is comprised of muscles that help you push andpull,you have to work them all to maximize strength. To dothiseffectively, choose the whole-body push exercise that isgenerallyconsidered the king of all lifts: the squat. Couple thatwith thehigh demand of a whole-body "push-pull" like the deadliftand bothyour core and lower body muscle training is complete. Forthe upperbody, the main two lifts to incorporate are the benchpress and thebarbell row.Shoot for 5-8 reps for 3-5 sets per exercise. And don'tcheatyourself—make sure that those weight loads help take yourmusclesto near failure on each set. When training for strength, abit morerest is recommended. Aim for 2-3 minutes between sets andincreasethe weight if you are having an easy time getting to eightreps oneach set. All big strength lifts should come early in yourworkoutroutine if you are using them in conjunction with otherlifts for aspecific muscle group. If you build a program around thefollowingmajor movements, you can minimize the use of "finishingexercises"for the arms, calves and abdominal.So if strength is your goal in the gym, try doing all four liftsinone workout twice a week, leaving plenty of room betweenworkoutdays (3-4 days) for maximal strength. Try the followingfull-bodystrength workout on Monday and Thursday for four weeks andwatchyour strength go through the roof. Try to increase strengthbyadding 5 pounds per workout on upper body moves and 10 poundsonlower body moves.

Roll the shoulders back and down away from the ears.Note:Allowing the back to round (like a turtle’s shell) willcauseunnecessary stress on the lower back. It's important tomaintain aneutral spine throughout the movement.3. Extend arms out straight so they are parallel with theground,palms facing down (like your hands are on someone’sshoulders at a7th grade dance). Or, if it’s more comfortable, pullelbows closeto the body, palms facing each other and thumbspointing up.4. Initiate the movement by inhaling and unlocking thehips,slightly bringing them back. Keep sending hips backward astheknees begin to bend.5. While the butt starts to stick out, make sure the chestandshoulders stay upright, and the back stays straight. Keep theheadfacing forward with eyes straight ahead for a neutralspine.6. The best squats are the deepest ones your mobilityallows.Optimal squat depth would be your hips sinking below theknees(again, if you have the flexibility to do so comfortably). Protip:Squatting onto a box until the butt gently taps it will beareminder to squat low.7. Engage core and, with bodyweight in the heels, explode back uptostanding, driving through heels. Imagine the feet are spreadingthefloor (left foot to the left, right foot to the right)withoutactually moving the feet.How to Do the Perfect Goblet SquatIf You Like It, You Should Put Some Weight On ItBeginners should start squatting with no added weight(bodyweightonly!) and up the ante only after proper form is naileddown. (Wedon’t all have to be like this guy.) When using moreweight, it’smore difficult to squat deeper, and deep squats withless weighttrump shallow ones with heavy weight when it comes tomaking usstronger .While there are many ways to squat, three of the mostcommonweighted variations are goblet, back, and front squats.Goblet SquatThis squat (sadly) does not include a goblet full of wine(thoughwe’ve found no studies disproving the effectiveness).Instead, holda kettlebell, dumbbell, or medicine ball at thesternum (center ofthe chest). With a slight bend in the knees, dropinto a squat,going straight down and then standing straight up (donot reachback with the butt as you would for a body weight squat).Whenperforming a goblet squat, drop the elbows between the legsinsidethe knees for a full range of motion. Goblet squats are greatforbeginners (and also experienced lifters) since they keep usfromleaning forward (holding weight in front of the chest makes forastable position).Back SquatSquats are much more challenging with a barbell, so if it’syourfirst time, it’s best to ask for a trainer’s guidance. Forbacksquats, the weight rests on the traps (in one of two positions:lowor high), where it’s generally easier to squat a heavierload.Hands should be facing forward, along the same plane astheshoulders, with elbows pointing down to the ground (arms willforma "W" along the bar). Keep hips back, and follow the same formfora bodyweight squat (ya know, minus holding your arms outofcourse!). The back squat is different from the bodyweight squatinone important way: breathing. When you're squatting abarbell,inhale before you descend, hold your breath for the squat,andexhale only once you've returned to standing.
